In most big skills, your trunk's job is to not twist. This chain builds that control, from a dead bug at White to hanging windshield wipers at Yellow.

Anti-rotation is the strength to stay square while something tries to turn you. The Pallof press is the classic drill for it. Every step before the wipers trains the same refusal: the trunk stays still while the limbs move or a load pulls sideways. Windshield wipers let the twist happen, on your terms. Your legs swing from side to side as one unit, and your obliques brake them and bring them back.
This is the quiet strength behind one-arm work. A one-arm push-up tries to rotate your hips. A one-arm hang tries to spin you. Your trunk is what keeps you square. In levers and the planche, any twist breaks the line. Train rotation control on purpose and your hips stop being the weak link when a skill goes one-sided.
The road runs White to Yellow. Dead Bug and Ring Pallof Press open the chain at White. Green brings the Copenhagen Plank, a side plank with the top leg propped up. Blue adds the Star Side Plank, then the first step that actually rotates, Windshield Wipers, at 3 × 6 controlled. Hanging Windshield Wipers close the chain at Yellow.

How to climb it
This chain is one of the three slots in the core triplet that ends every BARCROSS strength session, alongside the Ab Wheel and Arch & Hyperextension chains: 3 rounds, 3 × 8–12. Stay on your current step until you own its standard, then move up. The timed side planks build like any hold, 5 seconds at a time, until you reach the standard on each side.
Tempo is the whole exercise. On the press, the hardest moment is the pause with the arms long, so hold it for a breath before you bring them back. On the wipers, the upper body stays still while the legs travel, at a speed you could stop at any point. Two or three sessions a week is enough.
Form cues
- Resist the twist, hips and shoulders square
- Slow press out, slow return
Common mistakes
- Turning toward the anchor: if your hips or shoulders rotate as you press, the load is too much, so change your angle until you can stay square.
- Lifting the lower back in the dead bug: once it peels off the floor the drill is gone, so shorten the reach until it stays down.
- Letting the hip drop in side planks: a sagging hip shifts the work away from your obliques, so hold a straight line from head to feet.
- Throwing the legs: if momentum carries them across, your obliques only work at the end of each swing, so slow the whole arc down.
- Going too low too soon: an arc wider than your control turns the bottom of each swing into a jolt, so widen it only as your control grows.
- Skipping the White steps: the dead bug and the Pallof press look simple, but they build the bracing every later step depends on.

What muscles does the windshield wipers exercise work?
Mostly the obliques and the rest of the trunk, which turn the legs and then stop them. On the hanging version, your grip and shoulders also work to keep you still on the bar.
What is a Pallof press?
It is an anti-rotation press. You hold a handle at your chest with the pull coming from one side, press straight out and return without letting your trunk turn. This chain does it on rings, where your body angle sets the load.
Can you do a Pallof press without a band?
Yes. The Ring Pallof Press uses gymnastics rings and your own bodyweight in place of a band or cable. Move your feet to change your body angle, and with it the load.
How do you get better at hanging windshield wipers?
Own the Windshield Wipers step first, 3 × 6 controlled, and make sure you can raise your legs high in a hang; the Leg Raises chain builds that. Then start with a small arc and widen it over the following weeks.
Are windshield wipers safe for your back?
They are when the arc matches your control. Problems start when the legs drop further than you can stop them and the trunk gets yanked at the end of each swing. Keep it slow and small at first, and if pain persists, see a professional.
